If you've been in the fitness world for any length of time, you've heard of creatine. You may have taken it at some point. You might even be taking it now.
But here's what I've found: most people either avoid it because of myths that won't die, take the wrong amount, or cycle on and off for no reason.
Let's fix all of that.
What Creatine Actually Is
Creatine is not a steroid. It's not a stimulant. It's a naturally occurring compound your body already makes — primarily in the liver, kidneys, and pancreas — and stores in your muscles as phosphocreatine.
You also get small amounts of creatine from food. Red meat and fish are the primary dietary sources. But the amounts you get from diet alone are modest — nowhere near what's needed to fully saturate your muscle stores.
That's where supplementation comes in.
What It Does (And Why It Works)
Your muscles run on ATP — adenosine triphosphate — the primary energy currency of every cell in your body. During high-intensity effort, your body burns through ATP faster than it can produce it through normal metabolic pathways.
Phosphocreatine acts as a rapid reserve. When ATP runs low, phosphocreatine donates a phosphate group to regenerate it — allowing you to sustain higher-intensity effort for longer before fatigue sets in.
In practice, that means:
- More reps at a given weight — especially in the 3–8 rep range where ATP demand is highest
- Faster recovery between sets — phosphocreatine replenishes during rest
- Greater training volume over time — which is the primary driver of muscle growth
This isn't theoretical. Creatine is one of the most studied supplements in existence, with hundreds of peer-reviewed trials supporting its effectiveness for strength, power output, and lean mass gains.
The Myths Worth Addressing
"Creatine causes water retention and makes you look puffy."Creatine draws water into muscle cells — not under your skin. That intracellular water is part of what makes muscles look fuller and perform better. It's not the same as the subcutaneous bloating people fear.
"You need to load creatine."Loading — taking 20g per day for 5–7 days — will saturate your muscles faster. But you'll reach the same saturation point taking 3–5g daily over 3–4 weeks. Loading is optional, not required.
"You should cycle creatine on and off."There's no evidence supporting this. Your body doesn't down-regulate its own creatine production meaningfully in response to supplementation. Long-term daily use is safe and effective.
"Creatine is bad for your kidneys."This concern originated from a single case study involving someone with pre-existing kidney disease. Extensive research in healthy individuals shows no negative kidney effects at standard doses.
The Dose Most People Get Wrong
Standard recommendations have historically said 3–5 grams per day. That's a fine maintenance dose for a smaller person.
But for most men training seriously — especially if you're over 180 lbs — 5 grams per day is the floor, not the ceiling.
Some research now points to 0.1 grams per kilogram of bodyweight as a more accurate target. For a 200 lb (91 kg) person, that's about 9 grams daily.
I take 5 grams in the morning and another 5 grams post-workout. Not because timing is critical — it largely isn't — but because splitting it makes it easy to remember and keeps absorption consistent.
The form that matters: Creatine monohydrate. Not creatine HCl, not buffered creatine, not "advanced" proprietary blends. Monohydrate has the research. Everything else is marketing.When to Take It
Timing is less important than consistency. The research is mixed on whether pre or post-workout is meaningfully better than any other time.
What matters: take it every day. Creatine works through saturation — your muscles need to stay loaded. Missing days erodes that saturation.
Pick a time that's easy to remember — with breakfast, with your post-workout shake, with dinner. The habit matters more than the clock.
Who Should Take Creatine
If you're resistance training with any seriousness, creatine belongs in your stack. It's inexpensive, effective, and safe for long-term use.
It's also worth noting that creatine has growing research behind it for cognitive function and brain health — particularly relevant as we age. Phosphocreatine isn't only in muscle tissue; the brain uses it too. I take creatine partly for the training benefits and partly because the evidence for neurological health is compelling.
If you're vegetarian or vegan, your baseline creatine stores are likely lower than average due to limited dietary sources. The benefit from supplementation is often even more pronounced.
The Bottom Line
Creatine works. The research is overwhelming, the safety profile is excellent, and the cost is almost nothing — a month's supply of quality monohydrate runs about $20.
Get creatine monohydrate. Take it daily. Don't cycle it. Make sure you're actually getting enough based on your bodyweight.
